The Firefighting 5: Top Natural Compounds That Crush Inflammation

You know the feeling... you wake up with your knees and back feeling stiff, and ask yourself "What did I even DO yesterday to be so sore?"

In the past maybe you've popped and Advil or Tylenol, but you've started to realize those come with very real downsides like damaging your gut lining, or lower key antioxidants like glutathione that your body desperately needs for optimal health. Now you're left searching for the “best supplements for inflammation or pain relief” ...but land on lists that treat every ingredient like a painkiller, and don't give you the nuances and differences between them all.

I lived that experience for DECADE.

After 2 knee surgeries, 2 hip surgeries, and 10 years of chronic pain - lowering inflammation became a daily personal mission, and now it's something I coach ALL of my clients through.

Over the years, I've experimented 100+ natural anti-inflammatory herbs, spices, or compounds, and found myself coming back to the same 5. These are the same 5 I most commonly recommend to clients and get positive feedback on.

I call them The Firefighting 5.

They top the list for natural compounds for fighting inflammation.

Some have human trials showing changes in inflammatory markers. Others have trials showing benefits on indirect inflammatory markers (like blood pressure). And some just have mountains of anecdotal evidence (like my clients saying "man, this has completely fixed my migraines!")

A lower marker doesn't automatically mean less pain or better long-term health. [2][12]

I'm going to walk you through the nuances so you can choose the 1-2 that fit your goals, then build it into a repeatable food pattern before buying a shelf of supplements.

1. Tart cherry extract: best for joint pain & gout prevention

Tart cherries contain anthocyanins and other plant compounds. A review of randomized trials found a small reduction in one measure of C-reactive protein (CRP), a systemic inflammatory marker, but not a clear effect on all inflammatory markers tested. In a 6-week knee osteoarthritis trial, cherry juice changed a marker while pain improvement was not significantly better than placebo.[1][2]

Tart Cherry extract is also extremely powerful for gout-prevention, and helpful for sleep. It can help your body process purines, lower uric acid, and prevent/dissolve the formation of gout crystals in your joints. It also contains some natural melatonin, so I personally find it's best an hour or so before bed.

Tart cherry extract, concentrate, and ready-to-drink juice aren’t dose-equivalent. Some trials used juice, but juice can also add sugar and calories. 2. Ginger powder: amazing for joints, gut, head

Ginger contains gingerols and related compounds that can interact with your body's inflammatory pathways. A review of randomized trials found reductions in several blood markers, including CRP (arguably the #1 marker for systemic inflammation). A knee osteoarthritis trial used 1 gram of ginger powder daily for 12 weeks and found changes in inflammatory markers. [3][4]

For me personally, I mix a hefty scoop of ginger in my morning water. As my 3 year old daughter likes to say... "it's spicy!"

Ginger works wonders for my joint pain. I'm lucky enough not to deal with migraines, but I've half a dozen clients tell me this is the single greatest option they've ever found for preventing and getting rid of migraines, FAST.

Ginger is also great in stir-fries and certain marinades, so using fresh ginger or powder to enhance your cooking is a great option! Ginger can cause heartburn and stomach upset for some people, and if you're on any medications, it's a good reason to check with your clinician before supplementing.[5]

3. Bone broth: the gut & joint healer

Bone broth earns a place here with an important caveat. It's a convenient savory base for soup, and its protein and collagen content are amazing for your joint and gut health.

Bone broth hasn’t been shown in well-controlled human trials to reduce systemic inflammation, but that's because the effect is indirect: 

The collagen and amino acids in bone broth are incredibly helpful for healing the gut lining, and providing building blocks for the collagen in your joints, tendons, and other soft tissues. I notice a direct positive change in both my gut AND joints when drinking it, and so do my clients.

Your best option is to make your own in a slow cooker with bones. But that's time consuming, and the liquid broths at the store are quite expensive per cup, and need to be refrigerated. The #1 brand I've found, that I've been drinking daily for 5 years is Paleovalley.

4. Curcumin: the pain sniper

Curcumin is one active component in turmeric. A large randomized-trial meta-analysis found modest reductions in CRP and some other inflammatory markers across varied populations and preparations. The formulation is a real issue: ordinary turmeric in a meal, standard curcumin capsules, and products designed to increase absorption produce different exposures.[8][9]

Turmeric belongs in your cooking, if you enjoy it. And as a natural supplement, I've personally found it's the closest thing to popping an Advil, and the brand above is optimized for absorption, 3rd party tested for contaminants, and quite affordable.

Check with a clinician about liver concerns, medications, or pregnancy before supplementing; don’t use curcumin to replace prescribed care.[9]

5. Marine omega-3s: food first, dose matters

You've probably heard of Omega-3 fatty acids, and maybe you even know about their importance.

Well, the data is even more compelling:

A review of multiple meta-analyses of Omega-3 supplementation found reductions in CRP and other inflammatory markers. A rheumatoid arthritis review found small positive benefits for pain and joints.[10][12]

But when we expand our view... Omega-3's also might be the single most well-researched supplement showing benefits on cardiovascular disease and mortality. [13] Your body maintains optimal levels of inflammation and an improved ability to handle stress when you Omega 6 : Omega 3 ratio is roughly 1:1. A ratio above has been a core culprit for chronic pain and inflammation for many of my clients struggling with inflammation, and the exact supplement linked above has helped rebalance the ratio for most of them.

Not to mention, your brain is made up of Omega-3 fats like EPA and DHA, so getting enough helps with conditions like chronic migraines and brain fog. It can also help with blood sugar and blood pressure management; the list goes on.

Start with food if fish fits your diet. 

And if you think your ratio is off, supplementing can be very helpful (I take this every day regardless, because despite being the most expensive on this list, it also has the greatest list of benefits).

There's no universal supplement dose for “inflammation.” NIH notes that 4 grams per day of omega-3 supplements taken for several years slightly increased atrial-fibrillation risk in people with cardiovascular disease or high cardiovascular risk. High doses, blood thinners, or a history of atrial fibrillation call for a clinician-guided decision - so be smart and ask your doctor about it.[11]

⭐️ The Bottom Line:

Inflammation is a normal part of your repair and immune defense. But it causes HUGE health issues when it's always turned on (chronic).

When your goal is to feel and function better, check whether a specific food or supplement meaningfully changes an outcome that matters to you, alongside your sleep, training load, meals, and medical context.
